If you wake up in the morning already feeling exhausted—as if a truck ran over you—this video is for you.
I may be an anesthesiologist, but today we are talking about how to stay awake: why you can feel tired all the time even when you think you sleep enough, what you can do to improve sleep quality, and how to feel more energetic during the day. You may have accepted fatigue as part of life, but it does not have to be that way.

## How much sleep do you really need?
Let’s start with the obvious and make sure you really know how much sleep you need. The vast majority of adults need seven to nine hours a night. In practice, more than a third of people sleep fewer than seven hours, and sleep deprivation is associated with increased risks of diabetes, obesity, heart disease, and depression.
You probably know someone who says, “I don’t need eight hours; I function perfectly on five.” They are probably wrong. A very small group of people has a rare genetic variation that lets them feel refreshed on less sleep, but most people have simply become accustomed to chronic sleep deprivation.
In a study of people who regularly slept six hours, participants became used to feeling tired after two weeks and reported less fatigue than during the first few days. Their cognitive performance, however, kept deteriorating. Sleep loss was affecting their abilities even though they no longer noticed it. Over time, we become poor judges of our true level of fatigue.
## Sleep quality
Sleep duration is not the whole story. You can spend eight hours in bed while getting shallow sleep with many brief awakenings you do not remember.
Sleep has several stages: three non-REM stages, from light to deep sleep, followed by REM sleep, when we dream. Deep sleep is especially important for immune function, tissue repair, and the release of important hormones. REM sleep supports learning, memory consolidation, and new skills.
A complete cycle containing those three stages plus REM takes about ninety minutes. The balance changes through the night: most deep sleep occurs in the first half, while REM becomes more prominent closer to morning. Sleep is an active maintenance process, so you need both enough time and enough deep and REM sleep.
Here are seven reasons your sleep may not be restorative and you may still feel tired despite spending enough time in bed.
## Reason #1: Disrupting your body clock
The body has an internal clock, or circadian rhythm, that determines when you should be awake and asleep. It also influences hormone release, body temperature, and hunger. That is why jet lag can make you hungry at unusual times.
One of its strongest signals is daylight. When the brain detects sunlight, it understands that it is time to be alert. When it becomes dark, the brain releases melatonin, which tells the body it is time to feel sleepy. Light is a powerful signal, but the clock also learns your usual routine—when you wake and when you go to bed.
If every day begins and ends at a different time, the clock cannot predict when to keep you awake or asleep. You may become exhausted in the middle of the day or unable to fall asleep at night.
Try to keep sleep and wake times as consistent as possible, including weekends. Get daylight as soon as you can after waking—preferably within an hour, for at least ten minutes. During the hour before bed, dim the lights and, most importantly, reduce screen exposure because bright and blue light delays melatonin release.
You may say that you fall asleep easily after using a screen, or even fall asleep in front of the television. That does not mean your sleep quality is good. Screens before bed can impair sleep quality even when falling asleep is easy.
## Reason #2: What you eat—and when
Sharp changes in blood sugar and inefficient energy production and use can contribute to fatigue. Foods high in sugar and ultra-processed foods can create a rapid rise in blood sugar followed by a sharp drop accompanied by tiredness.
To reduce those swings, limit sugar and simple refined carbohydrates such as white flour, and include fiber and protein in each meal. Fruit is healthy, but its effect on blood sugar will be more gradual when it is paired with a protein source. A diet containing a lot of processed food can also contribute to nutritional deficiencies that may themselves cause fatigue.
Timing matters too. Try not to eat too late. Late eating is associated with more difficulty falling asleep, poorer sleep quality, and more insulin resistance over the long term.
## Reason #3: The wrong amount and timing of coffee
The brain produces a substance called adenosine. Unlike melatonin, it is not tied to daylight or the body clock; it simply accumulates for as long as you remain awake. Once it reaches a certain threshold, it signals that you have been awake long enough and should sleep.
Caffeine has a shape similar to adenosine and binds to its receptors, blocking the warning signal and making you feel less tired. With regular coffee intake, the brain produces more adenosine receptors. That creates tolerance, meaning you need more coffee to get the same effect. When you do not drink the amount you are used to, you can feel much more tired—as though the volume of the warning signal has been turned up.
Stop drinking coffee by around 3 p.m., or roughly eight hours before you plan to sleep. The general daily limit is up to 400 mg, about four or five espresso servings. If you drink much more, caffeine can accumulate and disrupt sleep even when you do not drink it close to bedtime.
You may have heard that you should wait at least half an hour after waking before having your first coffee. This has not been proven to prevent fatigue later in the day, so there is no problem with drinking coffee in the morning when you wake up.
## Reason #4: Not moving enough
Paradoxically, sitting still all day can make you more tired than being active. Even light exercise, such as walking for twenty to thirty minutes a day, can improve sleep quality. It increases deep sleep and improves blood flow to the brain, supporting alertness and cognitive performance.
Strength training is particularly useful because it increases muscle mass. Muscle cells contain many mitochondria, the structures that produce energy. More muscle mass supports more efficient energy production and use, helping reduce fatigue over time. The more you move and train your muscles, the stronger—and potentially less tired—you become.
## Reason #5: Alcohol and other fluids before bed
Dehydration itself can cause fatigue, so drink enough water during the day. Avoid drinking large quantities right before bed, however, because waking to use the bathroom fragments sleep.
Alcohol may make you fall asleep faster, but it significantly harms sleep quality. It reduces REM and deep sleep, worsens snoring and breathing pauses during the night, and leads to more fatigue the next day. It is also diuretic and dehydrating, adding to awakenings and tiredness. If you drink alcohol, keep it as far from bedtime as possible.
## Reason #6: Stress and mental overload
Chronic stress and mental overload are important causes of persistent fatigue. Cortisol is often called the stress hormone, but it also has essential roles. Its level normally rises in the morning to support alertness and concentration and helps regulate blood sugar and fluids. In the evening, it falls so that you can relax and sleep.
Under chronic stress, this pattern can become disrupted: levels may not rise appropriately in the morning or fall enough in the evening. You can feel tired during the day while also struggling to fall asleep and experiencing small awakenings during the night. Do not neglect this. Even simple practices such as brief meditation or breathing exercises can support better-quality sleep.
Even without clinical anxiety, the unreasonable amount of content we consume every day, constant switching between tasks, and repeated notifications can cause cognitive fatigue and mental overload. Try turning off notifications for periods of the day and focusing on one task at a time. The brain does not truly multitask; it switches rapidly between tasks, performs each one less effectively, and becomes tired.
## Reason #7: Medical causes
Persistent fatigue may also have a medical cause, such as hypothyroidism, anemia, nutritional deficiencies, snoring and sleep apnea, a side effect of medication, or depression.

- Go to sleep and wake up at the same time. - Walk for thirty minutes every day. - Stop drinking coffee at 3 p.m. - Get daylight every morning and turn screens off half an hour before bed. - Add protein to your meals.
Then see whether you begin to feel better.
